Lose fat, keep your muscle, skip the myths
The questions my clients actually ask: how much to eat, why the scale stalls, whether diet breaks work, how to keep the weight off. Each gets a straight answer, the study behind it, and what to do about it.
Can a calorie calculator tell me exactly how much to eat?
The best equation lands within about 10% for most people. Start there, then let two weeks of your own data set the number.
Mostly trueHow fast can I lose weight without losing muscle?
Roughly 0.5–1% of bodyweight per week. Faster costs you lean mass and strength.
TrueDo I have to be in a calorie deficit to lose fat?
Yes. Locked-ward studies where every calorie was measured settle this one.
FalseIs there one best diet for fat loss?
Low-carb, low-fat and named diets tie head to head. Sticking with it predicted results; the diet type didn't.
OverstatedDo you just have to put up with hunger when dieting?
Protein, high-volume foods, fewer ultra-processed foods and enough sleep all reduce it.
Mostly trueHow much protein do I need to build muscle?
About 1.6 g/kg/day is where the added benefit runs out in the pooled data. Higher isn't harmful; it's just not doing more.
OverstatedMy weight hasn't moved in two weeks. Has my diet stopped working?
Water swings hide fat loss over a week or two. Judge the weekly average over three weeks before you change anything.
OverstatedDoes "starvation mode" stop you losing weight?
Metabolic adaptation is real but small. A stalled scale is almost always creeping calories.
DependsDo diet breaks help you lose more fat?
In lifters: the same fat loss with less hunger. In men with obesity: more fat lost per week of dieting. Both take longer.
DependsDoes your body have a set point it fights to defend?
Your body pushes back when you lose weight, but within a range that your habits and environment can move.
OverstatedDoes everyone regain the weight after a diet?
Most people regain a lot, but not all of it. The ones who keep it off share a few habits.
OverstatedCan you burn fat off one specific spot?
Most trials say no, a couple find a small effect. Some areas really are slower; total fat loss fixes them.
OverstatedIs fasted cardio better for fat loss?
Fasting shifts which fuel you burn. Eating first improves long sessions. Neither was shown to make you leaner.
DependsCan I build muscle and lose fat at the same time?
Yes for beginners, returnees, and people carrying more fat. Marginal if you're lean and trained.
DependsDoes intermittent fasting beat normal eating for body composition?
It beat non-fasting controls on fat loss, but those controls weren't calorie-matched. A schedule, not a mechanism.
FalseDo I need 6 small meals a day to stoke my metabolism?
No. The pooled effect vanished once one outlier study was removed.
OverstatedDoes eating late at night make you fat?
Late eating does change hunger and energy expenditure, but calories still decide the outcome.
DependsWill drinking alcohol ruin my gains?
Dose matters enormously, and the honest answer is that the human evidence here is thin.
OverstatedIs there a 30 g protein-per-meal cap?
The cap is soft, not a wall. Aim ~0.4 g/kg per meal and stop worrying about the ceiling.
FalseDoes high protein damage your kidneys?
Not in people with healthy kidneys. 28 trials found no difference in kidney function.
Mostly truePlant vs animal protein: can vegans build as much muscle?
Strength is a wash. A small animal edge for muscle mass, but soy matched milk head to head.
OverstatedIs there an anabolic window after training?
The window is hours wide, not 30 minutes. Total daily protein is what moved the needle once intake was equated.
Mostly trueClean bulk vs dirty bulk: how big should my surplus be?
Muscle gain has a speed limit. Past a modest surplus, the extra is fat.
